Box Breathing for Sleep: A Pre-Bed Routine

Many people use box breathing as part of a wind-down routine to shift from the busy mental state of the day into a more settled state suitable for sleep.
The Proposed Mechanisms
Slow, rhythmic breathing before bed is associated in some research with a shift toward parasympathetic dominance. The structured counting also provides an attentional anchor that may help interrupt rumination or racing thoughts before bed.
A Simple Pre-Sleep Practice
- Time it: 15–30 minutes before you intend to sleep.
- Position: Seated or lying down in a dim or dark room.
- Count: Start with 4-4-4-4. Try 5-5-5-5 once settled if comfortable.
- Duration: 5–10 minutes is commonly reported as sufficient.
- After: Move to bed without screens.
Combining With Sleep Hygiene
Box breathing works best as part of a broader wind-down routine alongside consistent sleep timing, reduced evening light, and avoiding stimulating content. It is a complement to good sleep hygiene — not a standalone solution.
